Fitness Assessment
A fitness test, also known as a fitness assessment, helps evaluate an individual’s overall and physical health. It comprises a series of exercises to design an appropriate exercise program for general health and fitness. (National Strength and Conditioning Association. 2017) Fitness assessment testing benefits include:

General Health
Before starting a fitness program, it is important to inform the trainer of individual medical history and get the necessary approval from a primary healthcare provider. (Harvard Health Publishing. Harvard Medical School. 2012) Fitness specialists usually use one or more screening tools to help determine individual baseline health.
This may include obtaining vital sign measurements like height and weight, resting heart rate/RHR, and resting blood pressure/RBP. Many trainers will also use a physical activity readiness questionnaire/PAR-Q comprising questions about general health. (National Academy of Sports Medicine. 2020) Among the questions, individuals may be asked about the medications being taken, any problems with dizziness or pain, or medical conditions that may impair their ability to exercise.
Body Composition
Body composition describes total body weight components, including muscles, bones, and fat. The most common methods for estimating body composition include:
Bioelectrical Impedance Analysis – BIA
During BIA, electrical signals are sent from electrodes through the soles of the feet to the abdomen to estimate body composition. (Doylestown Health. 2024)
These measurements use calipers to estimate the amount of body fat in a fold of skin.
Cardiovascular Endurance
Cardiovascular endurance testing, also known as stress testing, measures how efficiently the heart and lungs work to supply oxygen and energy to the body during physical activity. (UC Davis Health, 2024) The three most common tests used include:
12-minute Run Tests
Twelve-minute run tests are performed on a treadmill, and an individual’s pre-exercise heart and respiration rates are compared with post-exercise heart and respiration rates.
Exercise Stress
Exercise stress testing is performed on a treadmill or stationary bike.
It involves using a heart monitor and blood pressure cuff to measure vital signs during exercise.
VO2 Max Testing
Performed on a treadmill or stationary bike.
V02 max testing uses a breathing device to measure the maximum rate of oxygen consumption during physical activity (UC Davis Health, 2024)
Some trainers will incorporate exercises like sit-ups or push-ups to measure response to specific exercises.
These baseline results can be used later to see if health and fitness levels have improved.
Strength and Endurance
Muscle endurance testing measures the length of time a muscle group can contract and release before it fatigues. Strength testing measures the maximal amount of force a muscle group can exert. (American Council on Exercise, Jiminez C., 2018) The exercises used include:

Core strength and stability test.
Sometimes, a trainer will use a metronome to measure how long the individual can keep up with the rhythm. The results are then compared to individuals of the same age group and sex to establish a baseline level. Strength and endurance tests are valuable as they help the trainer spot which muscle groups are stronger, vulnerable, and need focused attention. (Heyward, V. H., Gibson, A. L. 2014).
Flexibility
Measuring the flexibility of joints is vital in determining whether individuals have postural imbalances, foot instability, or limitations in range of motion. (Pate R, Oria M, Pillsbury L, 2012)
Shoulder Flexibility
Shoulder flexibility testing evaluates the flexibility and mobility of the shoulder joint.
It is performed by using one hand to reach behind the neck, between the shoulders, and the other hand to reach behind the back, toward the shoulders, to measure how far apart the hands are. (Baumgartner TA, PhD, Jackson AS, PhD et al., 2015)

Kombucha is a fermented tea that has been around for nearly 2,000 years. It became popular in Europe in the early 20th century. Back Problems
When foot issues are present it’s common to change walking postures to avoid pain and discomfort. Individuals often do not realize they are doing it until the awkward postures begin to present with pain and discomfort. Overcompensation combined with unhealthy walking patterns can cause back pain. This is because the spine is becoming misaligned. Balance of the body is crucial. When something shifts the proper balance, the whole spine can shift out of alignment. This is especially true for individuals with flat feet. Flat feet can cause the ankle/s to lose alignment. This leads to problems up the body, from the knees to the hips to the spine and neck.
Joint Pain
Imbalances cause the feet and spine to not absorb shocks from everyday activity properly. This means the rest of the body, especially the joints, have an added job of absorbing the shock/impact. As time goes on the stress and shock can lead to severe ankle, knee, hip discomfort/pain, and malfunctions.
Posture Imbalance
These misalignments cause imbalance and posture problems. When the feet have lost the proper anchoring and alignment, overall posture and balance become affected. This increases the risk for dangerous slip and fall accidents that can exacerbate or cause new injuries.Posture problems are usually the result of the body trying to redistribute weight to reduce the pain and because it works then becomes a bad habit.
Referred and Radiating Pain
The muscles, tendons, and ligaments of the feet connect to the rest of the body. Any pain/issues like calf pain or weakness in the feet can begin to present in the lower leg since that is where the soft tissue is most closely connected.

Flat Feet
Flat feet also known as fallen arches. This is a condition where the feet lack or have lost the arch when standing. This can be quite uncomfortable and creates weight distribution problems. It can be a genetic condition but is also be the result of wearing shoes without arch support for a prolonged time.
Corns and Bunions
Corns are round circles of thick skin on the toes, or on the soles of the feet. The body forms them naturally to prevent blisters, but they could be the result of poorly fitting shoes. Typically they are not painful when they form, but can become irritated over time. Bunions are bumps on the side of the big toe that can cause a bending inward toward the other toes, creating a painful angle. This can cause severe irritation and inflammation in the bump and toes. These can be genetic or caused by structural problems. But they can be caused by tight-fitting shoes or excess pressure on the feet for prolonged periods.
Hammertoe
Hammertoe, also known as mallet toe, is a condition that makes one or more of the toes pointing down rather than straight. Walking can cause pain, and movement of the toe can reduce or stop completely. This is caused by arthritis or an injury, it can be genetic, or the result of poor footwear.
Plantar Fasciitis
This condition causes pain that goes from the bottom of the heel to the middle of the foot. It is caused by inflammation of the plantar fascia ligament also located in this area. There is a wide range of pain levels that can range from dull to stabbing. It is often caused by poor footwear with no arch support that has been worn for long periods when walking, standing, and running. Weight gain is another cause, as the added weight could be too much for the foot to manage, causing strain.
Shoes
Individuals that wear high heels, shoes that are the wrong size, or other uncomfortable footwear consistently will more likely develop the aforementioned issues. Shoes with proper support are essential to optimal foot and body health because they evenly distribute the weight of the body lessening the impact from everyday activities.
Foot Orthotics
Another recommended option for alleviating foot issues is custom foot orthotic inserts. These can be fit into any shoe, and are customized to an individual’s feet. They’re affordable, and allow individuals to wear their shoes without pain.

Syncope is a loss of consciousness, that is usually recognized as exercise-related collapse. However, before this happens, there may be a feeling of lightheadedness or fainting. Heat exhaustion
Heat exhaustion happens when the body temperature exceeds normal limits and rises as high as 104. This can cause nausea, weakness, cold, fainting, headaches, and vomiting. The body continues to sweat, but the skin may feel cold and clammy.
Heatstroke and Sunstroke
Heat exhaustion untreated leads to heatstroke or sunstroke. The body’s core temperature is greater than 104 degrees and in a life-threatening emergency. The skin is no longer capable of sweating and can feel dry or moist. Individuals can become confused, irritable, and experience heart arrhythmias. Immediate medical emergency treatment is necessary to stop brain damage, organ failure, and death.

However, individuals lose more than just fat. Fat loss is the goal for most individuals, so taking a deliberate, focused approach will generate the best results. Here we discuss how individuals can optimize for fat loss.

When losing weight, the body is not just losing body fat, and changes are being made to each component of body composition. This includes:

Metabolism changes with weight loss
When losing weight, there is more loss than fat. One loss can be Lean Body Mass, which is critical because the amount of Lean Body Mass has directly influenced Basal Metabolic Rate or the body’s metabolism. The Basal Metabolic Rate (BMR) is the number of calories the body naturally burns when resting. When focusing on weight loss and not making changes to minimize lean body mass loss, the individual decrease the size of their metabolism. However, if an individual continues with the same eating habits, this could be a setup for weight regain.

Here is an example of a typical set of body composition results of someone who would be clinically diagnosed as obese.
Along with weight and body fat mass measurements, the individual naturally developed muscles by carrying their body weight. This means that individuals that are obese also have relatively large metabolisms. Dramatic changes to Lean Body Mass and metabolism are not ideal, especially when the goal is maintaining a healthy body weight.

Individuals that are obese have developed this muscle by carrying a large amount of weight. Large amounts of muscle begin to build to move the heavy body. Stopping weight regain
Focusing on body composition, developing muscle, and Lean Body Mass is crucial. With weight loss, there will be some Lean Body Mass loss. This means a low metabolism and non-regulated eating habits can lead to regaining weight. With no development of Lean Body Mass and skeletal muscle to help grow the metabolism, there is an increased chance of weight retrieval. Along with continued changing eating habits after an individual reaches their target weight.
Building muscle, losing fat for healthy body composition

Focus on body composition, not on weight loss

The human body is a complex system, that requires consistent development in all areas. When it comes to weight loss being too strict can cause the body to rebel. Examples are individuals that have lost weight, then put it right back on, or get stuck in a plateau. The objective is to step off the weight loss rollercoaster and embrace weight-loss strategies that work. Here, we explore a few evidence-based weight loss strategies that focus on long-lasting success.
Improve insulin sensitivity
When consuming carbohydrates, it is broken down into sugar.
The body needs a certain amount of sugar to function. However, it is a narrow safety range. If the level gets too high for too long, cellular damage happens. The role of insulin is to guide the excess sugar/glucose into the cells. However, more individuals are experiencing high blood insulin levels, called hyperinsulinemia. Possible symptoms can include:
Sugar cravings
Unusual weight gain
Frequent hunger
Excessive hunger
Unable to concentrate
Anxiety or feelings of panic
Lack of focus
Extreme fatigue
Insulin rises because the blood sugar does. It�s dangerous to let glucose levels stay elevated, which is why more insulin gets produced to bring the blood sugar down. Given enough time constant hyperinsulinemia can result in a condition called insulin resistance, where the cells become resistant to the effects of insulin and are less effective.
Insulin sensitivity and weight loss
A high level of insulin in the blood can trigger weight gain and make losing it difficult. Results of high insulin:
Stress and stress eating could be contributing to an expanding waistline. Examples could be eating a favorite meal while barely being conscious of the process or the inability to resist a chocolate bar after a long, distressing day. Research published in the Journal of Health Psychology found that stress-related eating has a preference for calorie-dense and highly tasty foods. And when stress levels rise, food cravings rise, triggering fat gain.

There are a variety of techniques that can help the mind and body relax turning off the stress response. Here are some science-based favorites:
Proper sleep means sound sleep eight hours each night. Many individuals have convinced themselves that five or six hours is enough. Unfortunately, research shows otherwise. In a study published in PLOS Medicine, researchers studied the effects of short sleep duration on hormones that lessen or increase hunger, and on body mass index or BMI. They found the participants with short sleep had reduced leptin and elevated ghrelin which increases appetite and can contribute to weight gain.

Take a warm bath 90 minutes before bed
Avoid blue light at least 90 minutes before going to sleep

Regular physical activity can help release stress and tension, tiring the body out so sleep comes naturally
30 to 40-minute endurance sessions a week are plenty. However, for some individuals, exercising too close to bedtime can have the opposite effect. Therefore, take note of whether this would be a problem.

There are a variety of approaches to exercising. But there is one evidence-based approach that has been proven to:
An increased amount of muscle increases the basal metabolic rate or BMR. This increases the body’s ability to burn fat and lose weight. A loss of lean body mass lowers resting energy expenditure and increases fatigue and injury risk. For individuals trying to lose weight the metabolic decline triggered by a loss of lean body mass can cause regaining the fat previously lost. What this means is that when muscle mass drops so does metabolism along with the ability to keep the weight off.
When muscle mass increases the body can easily burn fat, making it possible to achieve and maintain a healthy weight. It�s important to remember that as the body’s muscle mass increases the body needs more energy to nourish and support this new tissue. This means that higher calories are allowed, as not having enough calories becomes counterproductive. Muscle mass increase can be achieved by:
